1. Chest + Triceps (Monday)
Flat Barbell Bench Press 4 sets x 8–10 reps (moderate weight).
Incline Dumbbell Press 3 sets x 10–12 reps.
Cable Chest Flys 3 sets x 12–15 reps (focus on stretch and squeeze).
Tricep Pushdowns (Cable Machine) 3 sets x 12–15 reps.
Overhead Dumbbell Tricep Extension 3 sets x 10–12 reps.
Push-Ups (Chest Burnout) 3 sets to failure.
2. Arms + Shoulders (Wednesday)
Barbell Bicep Curls 4 sets x 8–10 reps (moderate weight).
Hammer Curls (Dumbbells) 3 sets x 12 reps per arm.
Preacher Curls (EZ Bar) 3 sets x 10–12 reps.
Seated Dumbbell Shoulder Press 4 sets x 8–10 reps.
Lateral Raises (Dumbbells) 3 sets x 12–15 reps (lighter weight, focus on form).
Face Pulls (Cable Machine) 3 sets x 15 reps (rear delts and traps).
3. Full Upper Body (Friday)
Flat Dumbbell Bench Press 4 sets x 8–10 reps.
Incline Dumbbell Flys 3 sets x 12–15 reps.
Pull-Ups (Assisted if needed) 4 sets x 8–12 reps.
Dumbbell Rows (Single Arm) 3 sets x 10–12 reps per arm.
Dips (Chest/Triceps) 3 sets x 8–12 reps.
Barbell Bicep Curls 3 sets x 10–12 reps.
4. Cardio + Core (Saturday)
HIIT Cardio (Treadmill or Rowing)20 minutes (e.g., 30 seconds sprint, 1-minute rest).
Plank Holds 3 sets x 1 minute.
Hanging Leg Raises 3 sets x 15 reps.
Bicycle Crunches 3 sets x 20 reps.
Russian Twists 3 sets x 20 reps (10 per side).

I have an eight pack but that's because I have 0 body fat and I'm super skinny.

Lol a bulk may be a good idea. It is possible to bulk and keep abs just so ya know
